Muscle-Up Progression: From Pull Strength to Clean Transition.

Build the pulling power, dip strength, transition mechanics and practice consistency required for a controlled muscle-up.

Program logic

A clean muscle-up is built from separate qualities before it becomes one movement. Pulling height, dip strength, transition timing and trunk control must all be strong enough to support the skill. Practising failed full attempts too often can hide which quality is actually limiting progress.

This program separates those parts, develops them with measurable standards and then brings them back together.

Page overview

One program, one clear outcome

The Muscle-Up Progression develops the strength and transition quality needed to perform a cleaner bar muscle-up.

Program phases

Build the muscle-up in layers

01

Phase 1

Strict pull and dip strength.

02

Phase 2

Explosive pulling height.

03

Phase 3

Transition drills and low-bar practice.

04

Phase 4

Full reps and repeatability.

Benchmarks

Know when to progress

01

Chest-to-Bar Pull

Controlled height without kicking.

02

Deep Dip

Stable bottom and lockout.

03

Low-Bar Transition

Smooth path over the bar.

Transition quality

Do not solve every failed rep with more swing

This section connects the page topic to practical bodyweight training decisions, progression quality and athlete development.

  • Pull higher
  • Keep the bar close
  • Control the dip finish
Do not solve every failed rep with more swing
Recovery

Protect elbows, shoulders and wrists

01

Volume Control

Avoid excessive failed attempts.

02

Tendon Tolerance

Build load gradually.

03

Deloads

Reduce intensity when quality drops.
