BMR vs TDEE: Which Fitness Calculator Should You Use?

Spread the love

Macronutrients — protein, carbohydrates, and fat — are the foundation of any effective nutrition plan. Whether your goal is weight loss, muscle gain, or body recomposition, calculating your macro split correctly makes the difference between frustration and results.

💡 FitNFO includes a Macro Calculator (Free) and a Keto Macro Calculator (Pro) with full metric/imperial support and diet-goal-based splits.

What Are Macros?

Macros are the three main nutrient categories that provide energy. Protein provides 4 calories per gram and is essential for muscle repair and immune function. Carbohydrates also provide 4 calories per gram and are the body’s primary energy source. Fat provides 9 calories per gram and supports hormone production and nutrient absorption.

How to Calculate Your Macros

Macro calculation starts with your TDEE (Total Daily Energy Expenditure). Once you know how many calories you need per day, you divide them across the three macros according to your goal.

Standard splits by goal:

  • Weight loss: 40% protein, 30% carbs, 30% fat
  • Muscle gain: 30% protein, 50% carbs, 20% fat
  • Maintenance: 25% protein, 45% carbs, 30% fat
  • Keto: 20% protein, 5% carbs, 75% fat

Protein: How Much Do You Actually Need?

Research consistently shows 1.6–2.2g of protein per kg of bodyweight (0.7–1g per lb) is optimal for muscle retention and growth. Higher protein intake also increases satiety, making weight loss diets more sustainable. FitNFO’s Protein Intake Calculator gives you a personalised target based on weight, goal, and activity level.

Common Macro Mistakes

  • Calculating macros without first calculating TDEE
  • Using the same split regardless of goal or training phase
  • Not accounting for fibre in net carb calculations
  • Ignoring micronutrients while hitting macro targets
